Glad to have found this thread. Because my girl has to be at work in the hospital by 7 M-F, we wake up at 4:30 and plan a 20 minute Crossfit-style workout for time.

Today was

EMOM: 1* Uphill Levee Sprint
5* Burpees

Total: 20 uphill sprints, 100 burpees

Would love other's suggestions for bodyweight, running, and medicine ball workouts for time (~20 min.) if willing to share.

First CF WOD in 3-4 weeks

I did SUs, Snatched with the 50 and 2 rounds of steups with the DB and the other 8 without. Didn’t want to push the hip now that it’s on the mend. I was using a soft games box and those stuck for SUs.

Averaged about 1:20-1:30 of work and 1:30-1:40 worth of rest each round.

Cool thread.

Today was a core and cardio day so WOD was long and all about endurance:

6 rounds:

5:00 bike (jog for 45 seconds, sprint for 15 seconds)
10 box jumps (24 inch)

A.) Back Squat - 5 reps Every 2 Minutes (20x1) x 5 Set (build)

B.) 3 Rounds for Time:

Run 1 Lap
15 Burpee Box Jumps (20)



A) Worked up to 225
B) 14:50


Finally happened, busted my arse on the 2nd round of box jumps. Probably will have a bruised knee but really got away largely unscathed thankfully. I popped up waved at coach to signal "I'm OK" and got on with the WOD.

B.) 10 Minute AMRAP

10 Ring Dips
10 Muscle Snatch (75/55)
30 Double Unders


Built up to 155 on bench


Did push-ups, 55lb snatches, and 60 fast singles

4 rd + 3 reps

did a mix of hanging knee raises and supine TTB

8rds + 2 reps


just an easy wod to let most of our body rest. That means they're going to smash us soon..

22:11. Had to drop to my knees on the last 10 pushups on rounds 4 & 5.

I did 135lb squats, 20" jumps, and 50lb DB push press


48 total push press reps.

Cash in: 100 crunches
20 min cap: 1/4 run + 10 burpee pushups for time
Cash out: 50 4-count flutter kicks

Was able to do 5 1/4 mile rounds in 20 minutes. My legs were smoked - especially after having done uphill sprints on the levee yesterday.

Did the same as you since the hip is still sore: 135 BS and 50lb push press

85 reps

Also had a heavy chest/tricep day at lunch, working up to 290 on bench.

Today was a re-tread of one of last week's WODs, but restructured.


Workout of the Day

Back Squat
Every 2 Minutes- 3 Reps x 5 build
(Use last week’s heavy set of 5)

For Time:

Run 3 Laps
45 Burpee Box Jumps (20)


I did 225 across, and without the tempo this felt really good and strong. My squat is definitely stronger than it has been in a while, and I'm getting much better depth than I ever have. The most I've ever squat is 315, but my depth was questionable back then.

Then 13:25 on B. I didn't jump on the box, though, I just did high jumps and simulated jumping on the box. It sound stupid, and it was, but my body froze up when I tried to jump while fatigued after falling last time and I just couldn't push past the mental hurdle. I'll have to work on it some more.
