Ghr and kb swings are good to balance squatting. Speed has a lot to do with posterior chain.

Anything that works from your hamstrings, arse and lower back. I think Westside has a template hanging around for speed athletes, also they have a book out for it, as well. I know Louie is big on sled work.

I prefer barbell but they all have their place and can be alternated

I think it is

I’d also step on a box with one foot and flex your hip/raise your knee with the other leg.

Otherwise known as box step with knee up.

Works great with barbell and dumbbell but do body weight only first in order to get the nervous system to recognize the proper motor firing, pattern, and control

Train fast....any type of exercise that involves triple extension, actually practicing the type of speed you using.

Deadlifts daily, pull and drop vs touch and go.
Go to YouTube/iTunes and watch Joe Rogan with Peter Attia, they talk about it toward the last third (the whole thing is awesome). Talked about how one of the leading Trainers for NFL combine does this with athletes to improve their 40 time. I did this in the month of May for the entire month and took two and a half minutes off my mile.

To give a slightly different take than what I previously posted, there are three big movement patterns you want to get into.

First is posterior chain extension. I suggested GHR and KB swings, but Romanian deadlifts are also great.

Second are pushing exercises. Squats are king here. High bar and front squats are the great for athletes. Maybe some split squats to address unilateral weakness, but they won't build strength like barbells.

Finally is core work. Leg power does nothing much with a loose core. For sprinting, plank mountain climbers (especially with a TRX) are good.

Those are good strength exercises for every level, but proper programming of them is huge. You don't mention the level of athlete you're training, but more advanced athletes can benefit from plyos. Beginners, not so much. Technique work will always benefit too.

Thanks for the tips! My 40 time is 4.56 now, but I want to lower it to 4.4. I train 5 to 6 times a week to get that 4.4.

What is your experience level with weight training?

If you don't have 1-2 years minimum, I would just find a linear program with an explosive emphasis.

Candito's linear with a power emphasis is a good example. I'll link the general page, go to the linear programs and power is towards the end.

i will post defranco's (trains many nfl guys for the combine) protocol later, but in general you must do heavy slow sled work to get faster.
