Week 1 Day 2:
Front squat (125): 3 reps, 4 reps, 5 reps, 6 reps
Chin-ups: 3@+25, 3@+35, 3@+45, 3@+45
Trap bar deadlift: 3@205, 3@220, 3@235, 3@250

3 SS of 10 single arm DB rows (60) + 20 DB upright rows (20)

5 SS of 25 tricep pushdowns (26# KB) + 25 DB hammer curls (15)

3 SS of 20 band pull-aparts + 20 DB shrugs (40)

I would do 531. more sustainable in your case due to the amount of running you will be doing.

I would start on Beginner prep school for 2 6 week cycles minimum with the deload as the 7th week. Just cut it to twice weekly.

Curls/Triceps/Face pulls - 3x10 giant sets

This will make you stronger and bigger than you will ever think. And take less time.

Strict Press: 1,1,1,1,1
Push Press: 3,3,3,3,3
Push Jerk: 5,5,5,5,5

Climbing as you go.

Finished at 195 on Strict, 215 on PP (reset to 175 on set 1) and 225 on PJ (reset to 185)

Coaches wanted a seamless climb from one movement into the other, but I never back down on a strength day to try to get close to 95% on strict.

Those heavier weights started piling up in the middle of the Push Press.

Just edged from the “Overweight” range to the “Normal” range on the BMI scale. That’s 13.5 pound since December.

Today was squats, ez bar curls, seated dumbbell curls, standing leg curls and sumo kettle bell squats. Followed by the GOAT ab ripper x with my man Tony. We did 25 a pop.

Man I really need to get back to doing ab ripper X or the athlean X ab videos every workout. I have gotten out of that habit and need to get back in to it starting tonight.

I started going to the gym again in December. Like 777 said it’s been the consistency that has given me better results. I lift at least 3 days a week, go to one outdoor “boot camp” style workout, run 4 - 5 miles on Wednesday and a 5k on Friday.

I also cleaned up my diet and severely cut my alcohol consumption- that’s a choice you’ll have to make for yourself.

The thing I have found most helpful with my gym lifts is an app called Fitbod. If you’re going to a full gym or even have a home gym it will design workouts based on the equipment you have available. It records the weight you lift and throws in some “max effort” days to keep pushing you. It has videos embedded for all of the exercises that you might not know how to do - like a Romanian Dead Lift etc. it costs $60 for the year but for that you’re getting custom workout every time you go to the gym that rotates through all of your muscle groups. I found it very helpful since I don’t have to spend time designing a workout and writing all of my weights down to remember what all I did.

I might start looking into some of the other more complicated things folks are into on this board in the next month or so when work slows down.

You have a lot of options and there’s obviously 1,000 ways to skin this cat but that was what has worked for me.

Decent workout tonight, even though my legs were feeling it.

Bench Press: 210x6, 230 3x3, 135x18
Squats: 135x5 185x3 225x3 255x3 275x3 295x3
Incline BP: 135x5 155x5 175 3x3
RDLs: 225 3x6

Found my program I’m gonna run to peak for my next meet. Gonna deload next week then start it.

Thanks for the app suggestion. Gave it a go today on back and biceps. My only complaint so far is it doesn’t seem to account for fatigue. I couldnt finish the 15 per arm sets and couldn’t manage a pull-up at end because my arms were absolutely smoked.

I put the lifts as max effort towards end but in reality I could probably do the weight and sets if it was the first lift. Not sure if that will mess my calculations up going forward.

Maybe went too heavy on first sets is what you saying? That may be true

Nice work getting back and biceps in today!

If you’re doing the app then just follow the routine and adjust the weight so that you can do all of the reps. If you can’t do all of the reps then back off the weight on the next set.

You will get less fatigued as you get stronger. Commit to lifting 3 or 4 days a week - if you do that you’ll see results.

I suck at pull-ups too BTW always have.

So today I hit

DB press-65's 3x3
Kb press-53's-8, 36's-14

Weighted fat grip chins-
bw+18-3x6
Bw+13- 7
Bw-9 then 4

Rear elevated split squats with kbs- 26 in each hand 2 sets of 8n each leg why 5 count pause at bottom.

Spider curls- 3 sets until failure.

Overhead Press 145 3x3 125x8 115x8 105x10.
Paused Deadlifts 275 3x8
Seated OHP 50 3x8

Much needed deload next week.

Dips 3x9. Terrified because this kills my elbow
Leg press 4x8
Close grip bench press 4x8

What is deloading? Seen that mentioned a few times

Deloading is taking a week off from lifting heavy weights.

Some people do this by taking a full week off from the gym, but more commonly is just dropping the weights really low and just doing the bare minimum.

When your running a program that wears you down over time, they’re needed to let your body recover.
