Suggestions for increasing sprint/base running speed.

Long story short: I joined an intramural softball league. Up to this point, I've run recreationally for distance but not for speed. I realized after one game that I'm severely lacking in the sprint/base running department.

I'm not fat or out of shape, I've just never focused on sprinting.

Anyone have any suggestions or resources on things I can do to work on my speed?

ETA: On Sunday, I did some sprint HIIT. I stepped off about 30 yards and sprinted that, then jogged back, waited about 20 seconds, then repeated. I did this 8 times and was wiped.

First, technique work. The fastest way to get faster is getting better technique. You don't have to change your body at all, you have to get better performance from what you already have.

Doing core work and something explosive for posterior chain (I'd recommend KB swings) will help muscular development.

After that, I'd just recommend the sort of workout you did. The only thing is not going 100% all the time, especially whole developing technique. You want to go less than full out so you're ingraining good habits from technique drills.

Base running is about quickness off the first step and smarts. Just because you’re fast doesn’t mean you’re a good base runner. Not only do you have to be decisive, but also able to predict/read where the ball is coming off the bat on contact. You may get a little bit faster with sprints, but the main thing is your explosive momentum off of the first step. Do one legged jumps swinging your arms forward with each leap, making sure your hips are turning and firing with each jump/stride. A pretty good drill for getting better at running the bases, and can be fun, is relay races around the bases with 1 person/team starting at home, and the other person/team starting at 2B.

Hip flexibility, both hip flexors and knee to your chest kind of flexibility

Strength of hip flexors, gluts, hamstrings, and calf. And actually training power to some extent so not just “slow strength” but trying to be explosive with some movements or lifts while maintaining proper form

I was never a runner at at my fastest ran 10 minute miles.....did orange theory for a while and it showed me how to get quicker working different things i.e. incline, sprints. I mainly just tried to start running at a high speed for an increased period of time each run and yesterday I ran 5 miles in 44 minutes....not bad for a 38 year old who was never a runner

Squats, squats and more squats to build leg strength. Strength equals power and power equals speed.
