Site has workouts to choose from or shows how to for all the excercises.


Also I would suggest start supplementing with Whey protein and if you are still biking to also try a BCAA supplement.

Chest one day

bench 3x -5x
incline 3x
flys 3x
decline 3x
barball flys 3x

Arms one day

Preacher seat curls 3x
machine curls 3x
pully curls 3x
Military Press 3x
etc

get with a trainer and get something that works for u
