Weighted Neutral grip chest to bar pullups- 25 reps in as few as sets as possible. pick a weight you can do 5 reps with. once you can do 5 sets of 5 move up in weight. 2-3 min rest period and make sure you pause at the bottom of each rep.

Barbell Curls-3 to 5 set of 12-15 reps. Make sure you are strict and then at the end of each set do 3-5 forced negatives as slow as possible.

DB Hammer Curl on a preacher bench-3 sets til failure. fight the weight all the way through.


overall though your arms seem to be in proportion to the rest of your body so you will need to get bigger/stronger overall to do that. When you can do paused weighted pullups with 90lbs attached to you, you will have the arms you want.

In all seriousness bicep movements appear to be the most incorrectly done exercises from what i see in gym. Start with your compound movements and move to isolation. Back off the weight and just do it correctly. Your goal is to take momentum out of the free weights. Should be controlled motion all the way to top and all the way down. Keep elbows pinned to your side and focus on not moving humerus from parallel with body. Squeeze hard as possible at very top of your movement and pause. Form>weight all day

Ok this will sound weird...but to build mass in the arms u need to work the underlying muscles of the bicep and the long head of the tricep. For the long head of the tricep get ur arms above ur head...many different excercises that acheive this. Also to thicken the bicep u need to do heavy hammer curls...all variation. Also...use the cables...set them high...one arm at a time and curl behind ur head. High reps and focus on the contraction.

Reverse grip curls --
Close grip curls -----All with EZ curl bar
Wide grip curls -----
Dumbbell curls
Dumbbell Hammer curls
Hammer Rope curls
One arm high cable curls

With dumbells you should go down in weight. Maybe to the 30-35 range and focus on correct form with higher reps-- 10 to 12 a set. Try and rotate your hand at the top so your pinkie rolls to the top. That's what Arnold attributed to the "peaks" in his biceps.

For straight mass, use a barbell. If you're going to do heavy weights it's OK to cheat on the last set or two.

As another poster said. Work on the triceps just as much, as that will increase the overall size of the upper arm.

I find it helps to integrate your workouts into your daily routine. For example, every time you post about LSU on the SECr do 1 curl. This should have you at Arnold status by monday
