2000 meter warm up, nothing crazy, just steady. Usually takes about 8 minutes on 7 resistance. Then 8 sets of 500m sprints with one minute break after each sprint on resistance 8 and I try to get thru each one in 1:50 or less. You'll prolly wanna kill yourself but won't have the energy about halfway...

Doing any exercise on a smith machine will not be as effective as true free weights bc you are limited to one specific plane of motion and therefore are only isolating very specific muscle groups and not using any stabilizers. It can lead to injury when doing a different exercise with similar motion...
